Key takeaways

  • Shop by the PCOS plate: fill the cart with protein and non-starchy vegetables first, then slow carbs, then fats and flavor.
  • Aim for a protein in every meal and snack: eggs, Greek yogurt, cottage cheese, chicken, fish, tofu, tempeh, and beans.
  • Pick slow carbs over refined ones: oats, quinoa, lentils, beans, sweet potatoes, berries, and whole-grain or sourdough bread.
  • Frozen vegetables, canned fish, canned beans, eggs, and bagged lentils keep a PCOS diet affordable.
  • Use two label checks: at least 10 g protein in packaged snacks, and under about 6-8 g added sugar per serving.

A good PCOS grocery list is built around the PCOS plate: protein in every meal, half the plate non-starchy vegetables, a moderate portion of slow carbs, and healthy fats. Shop in that order. Fill the cart with eggs, Greek yogurt, chicken, fish, tofu, and beans, then frozen and fresh vegetables, then oats, quinoa, lentils, sweet potatoes, and berries, then olive oil, nuts, seeds, and avocado. Below is a printable list by aisle, a budget version, and two label rules that make packaged food easy.

The PCOS grocery list by aisle

Protein (pick 4-6 for the week)

  • Eggs (a dozen goes fast; hard-boil half on Sunday)
  • Plain Greek yogurt or skyr (2% or full-fat tends to be more filling)
  • Cottage cheese
  • Chicken breast or thighs; a rotisserie chicken for the busy-night fallback
  • Ground turkey or lean ground beef
  • Salmon, cod, shrimp (frozen is fine and cheaper)
  • Canned tuna, salmon, or sardines
  • Tofu, tempeh, or edamame
  • Protein powder (optional; whey, or pea or soy if you avoid dairy)

Vegetables (aim for 5+ kinds)

  • Leafy greens: spinach, arugula, romaine, kale, bagged salad kits
  • Roasting vegetables: broccoli, cauliflower, Brussels sprouts, zucchini, bell peppers, green beans, asparagus
  • Crunch for snacking: cucumbers, carrots, celery, snap peas, cherry tomatoes
  • Flavor base: onions, garlic, ginger, scallions
  • Frozen: broccoli, cauliflower rice, spinach, stir-fry mix, edamame

Slow carbs (1-3 kinds)

  • Oats (rolled or steel-cut, not sweetened packets)
  • Quinoa, farro, barley, or brown rice (microwave pouches count)
  • Lentils and beans: canned chickpeas, black beans, red lentils
  • Sweet potatoes and potatoes (cooling then reheating raises resistant starch)
  • Whole-grain or sourdough bread, corn tortillas, or high-fiber wraps

Fruit

  • Berries: fresh in season, frozen the rest of the year
  • Apples, pears, citrus, kiwi, cherries
  • Bananas (fine with protein, e.g. with peanut butter or in a protein smoothie)

Healthy fats

  • Extra-virgin olive oil and a neutral oil for high heat (avocado oil)
  • Avocados
  • Nuts and nut butters: almonds, walnuts, pistachios, peanut butter with no added sugar
  • Seeds: chia, ground flax, pumpkin seeds, hemp hearts

Dairy and alternatives

  • Cheese you love in small amounts: feta, parmesan, cheddar, string cheese
  • Milk or unsweetened soy milk (soy has the most protein of the plant milks)

Pantry and flavor

  • Canned tomatoes, tomato paste, low-sugar marinara
  • Broth or stock
  • Spices: cinnamon, cumin, smoked paprika, chili flakes, curry powder, Italian herbs
  • Vinegars, lemons and limes, mustard, salsa, hot sauce, soy sauce or tamari
  • Tahini, pesto, or miso for fast sauces
  • Dark chocolate (70%+) for a sweet fix
  • Spearmint tea (some people with PCOS drink 2 cups a day for unwanted hair; evidence is early)

Snacks

  • Roasted chickpeas or edamame
  • Popcorn kernels or plain popcorn
  • Low-sugar jerky
  • Hummus
  • Protein bars with 10 g+ protein and under about 8 g sugar (keep for emergencies)

Two label rules for packaged food

  1. Protein check: snacks and “protein” foods should have at least 10 g of protein per serving to actually fill you up.
  2. Added sugar check: look for under about 6-8 g of added sugar per serving for yogurt, granola, bars, and sauces. Flavored yogurt and granola are the usual surprises.

Bonus: scan the first three ingredients. If sugar (or a syrup) is one of them, it is a dessert, which is fine, but buy it as one.

What to buy less of

No food is banned with PCOS, but these tend to spike blood sugar without keeping you full, so they work better as occasional foods than as weekly staples:

  • Sugary drinks, juices, and sweetened coffee drinks
  • Pastries, sugary cereals, and most granola
  • White bread and crackers eaten on their own
  • Candy and cookies as daily snacks
  • Ultra-processed “diet” snacks that are low in protein and fiber

A 3-step shopping routine

  1. Plan 3 dinners, not 7. Cook double and use leftovers for lunches. Our PCOS meal prep plan shows how to prep a week in about 90 minutes.
  2. Shop the list in order: protein, vegetables, slow carbs, then everything else. It stops the cart from filling with snacks first.
  3. Snap your meals during the week. PCOS Polly scores each meal photo for PCOS-friendliness and tracks protein, so you can see which groceries you actually use and how they make you feel. It is free to try for 7 days.

Frequently asked questions

What foods should be on a PCOS grocery list? +

Prioritize lean and fatty proteins (eggs, Greek yogurt, cottage cheese, chicken, salmon, tofu, beans), lots of non-starchy vegetables, slow carbs like oats, quinoa, lentils, and sweet potatoes, low-sugar fruit such as berries, healthy fats like olive oil, avocado, nuts, and seeds, and flavor boosters like herbs, spices, and vinegar.

What foods should I avoid buying with PCOS? +

No food is banned, but it helps to buy less of the foods that spike blood sugar without filling you up: sugary drinks and juices, sweetened coffee drinks, candy, pastries, white bread, sugary cereals and granola, and ultra-processed snacks. Keep them as occasional foods rather than staples.

How can I eat for PCOS on a budget? +

Build meals around eggs, canned tuna or salmon, chicken thighs, dried or canned beans and lentils, frozen vegetables and berries, oats, and store-brand Greek yogurt. Buy produce in season, batch-cook a protein and a grain once a week, and use the same base ingredients in several meals.
